You sit on a bench holding a dumbbell at your chest, then jump up and forward onto a box in front of you. Starting seated removes the countermovement entirely, so there is no stretch reflex to borrow from — every bit of the jump has to be built from a dead stop.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Inhale as you settle on the bench, brace, then exhale sharply as you leave the seat. Explosive on takeoff, controlled on the landing, with a full reset of three to five seconds sitting between reps.
Where to start, and what to change when it stops being hard.
Begin with an 8-10 kg dumbbell and a box you can reach comfortably. Progress by moving the box further away or slightly higher while keeping a clean, quiet landing; add weight in 2 kg steps only once distance has stalled. Above about 20 kg the dumbbell starts costing more jump than it buys.
The errors that show up most often, and the cue that fixes each one.
Start from a still, settled seated position and count one second before you move. If you need the rock, the box is too far or too tall — reduce it and keep the rep honest.
Start with 8-10 kg and only add weight once your jump distance and landing are unchanged. Load that shortens the jump is defeating the purpose; this is a speed drill with a dumbbell, not a loaded jump.
Move the box slightly closer and aim for its centre. A partial foot on the edge is how boxes tip and shins get opened up, and it means you were short of the jump anyway.
Step down, one foot at a time, then sit. Jumping down with a dumbbell at your chest doubles the landing force and gives you no arms to correct with.
Most jumps get a free contribution from the dip: your tissues store elastic energy on the way down and give it back on the way up. Sitting first lets that energy dissipate, so the rep isolates what strength coaches call starting strength — how much force you can create from zero in the first tenth of a second. That quality is trainable and it is nearly invisible in any jump that begins standing.
The dumbbell does two jobs. It adds a modest resistance, and more usefully it stops your arms from swinging, which strips out the arm contribution and leaves the legs and hips to produce the whole jump. That is why 8-12 kg feels far heavier here than the same dumbbell feels in a goblet squat.
Early in a lower-body session, 3-5 sets of 3-5 jumps with two minutes of rest. It pairs well with a heavy squat afterwards and badly with anything that has already fatigued your quads. Because there is no landing impact from height and no reactive component, it is one of the gentler ways into power training.

To remove the countermovement. A standing jump borrows elastic energy from the dip; a seated start does not, so the rep measures how fast you can generate force from nothing. Athletes who are strong but slow off the mark usually score badly here, which is exactly why it is worth training.
Light — 8-12 kg for most people. Its main job is to stop your arms swinging, not to load the legs. If adding weight shortens your jump or makes the landing heavy, you have gone past the useful range and should take the weight back down.
Yes. Jump forward from the bench and land on the floor in a quarter squat, aiming for distance instead of height. You lose nothing on the takeoff side; the box mainly shortens the fall so the landing stays gentle, which matters more once you are holding a dumbbell.
Low enough to land flat-footed in a quarter squat with the dumbbell still at your chest — usually well under the height you would use for a standing box jump. You are jumping forward as much as up here, so distance from the bench is the variable worth pushing, not height.
