A bodyweight squat to parallel that finishes with a maximal vertical jump, arms crossed on the chest so the legs do all the work. Taking the arm swing away removes about 10% of your jump height and makes the set an honest test of leg drive rather than of coordination.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Inhale on the way down, exhale sharply as you leave the floor. Two seconds down, explosive up, and land quietly rather than to any prescribed count.
Where to start, and what to change when it stops being hard.
Bodyweight only — adding dumbbells to a jump squat mostly slows the jump and increases landing load, which is the wrong direction. Progress by jumping higher at the same rep count, or by pausing two seconds at the bottom of each rep to strip out the stretch reflex and make the concentric harder. Never progress by adding reps.
The errors that show up most often, and the cue that fixes each one.
Cap the set at 3-6 jumps and rest 60-120 seconds. Judge the set by height, not by how tired you feel — once the third jump is lower than the first, the set is over.
Land in a quarter-squat and let the hips travel back to soak up the force. Noise is unabsorbed impact; aim for landings you can barely hear.
Grip your own shoulders hard, or hold a light towel across your chest. If you cannot keep them folded, the set has gone on too long.
Break parallel on every rep. If you want a shallower dip because you are training a specific bounce, log it as a separate movement rather than letting depth quietly drift.
Squatting under a bar trains you to produce large force slowly. The jump squat trains the other end of the curve — how fast you can produce force from a deep position — and those two qualities improve fairly independently. Adding a jump to the top of a squat pattern you already own is the cheapest way to train the fast end.
Arms crossed is what separates this from a normal jump squat. The arm swing contributes real height, so folding them away forces the hips and quads to supply everything, and it stops you disguising a tired set with a bigger swing. The trade-off is that balance on landing gets harder, so the landing needs attention.
Early in a session, straight after the warm-up, before anything heavy. Treat it as quality work, not conditioning: 3-5 sets of 3-6 jumps with a minute or two between sets. The moment your jumps stop feeling snappy, the training effect is finished and you are only accumulating knee and ankle impact.
No kit, too hard, or too easy — here's where to go instead.
Almost never. Loading a jump slows the movement and multiplies what your knees and spine absorb on landing, and the fast quality you were training is the first thing lost. If you want to train force under load, back squat. If you want speed, jump light.
They are poor cardio and risky when used that way. High-rep sets fatigue the landings first, so you get the joint stress without the power adaptation. Use a bike, a rower or sprints for conditioning and keep these short and sharp.
One or two sessions a week, always fresh, always before heavy lifting. Twenty to forty good jumps in a week is plenty for most people, and jump quality falls off fast if you exceed that.
Because the swing hides leg fatigue. With the arms folded, the height you reach is a direct readout of what your hips and quads produced, which makes it much easier to spot the rep where the set should stop. Swing your arms when you want to jump as high as possible; fold them when you want honest feedback.
