A back squat where you sit back onto a box, pause with the load settled, and drive up from a dead stop. Removing the stretch reflex strips the bounce out of the bottom and exposes exactly how much of your squat came from elastic rebound rather than force.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — One breath per rep, taken at the top and held through the sit, the pause and the drive. Two to three seconds down, a full one-second pause on the box, then as fast as you can move it back up.
Where to start, and what to change when it stops being hard.
For speed work, 8-10 sets of 2 at 50-60% of your free squat with 45-60 seconds of rest, judged entirely on bar speed. For heavy work, expect 80-90% of your free squat for the same reps. Add weight when every rep leaves the box without a hitch or a forward lean, not when the last rep merely finishes.
The errors that show up most often, and the cue that fixes each one.
Sit, count one full second, then drive. If you cannot start the rep from a dead stop, take 10-20% off the bar. Bouncing loads your spine through a relaxed position, which is the one thing this variation must never do.
Keep your weight over mid-foot and your chest up as you settle. If you rock, the box is too far back or you are sitting down rather than sitting back.
Put your full weight on it every rep. A tap is a free squat with an audible cue — the pause is what makes it a box squat.
Log them separately with the box height noted. Expect your box squat to be 10-20% lighter, and test the free squat if you want that number.
In a normal squat you reverse out of the hole partly with stored elastic energy. Sitting on a box and relaxing the hips for a beat dissipates that, so the drive up is pure concentric force from a standstill. Lifters typically find their box squat sits 10-20% below their free squat at the same depth, which is a useful and unflattering measurement.
The sit-back also changes the joint angles. Pushing the hips back until the shins are close to vertical shifts load off the quads and onto the glutes, hamstrings and hips, and it makes depth repeatable — the box is the same height on rep one and rep eight, which no cue about hip crease can guarantee.
As the main squat in a speed or dynamic-effort session — 8-10 sets of 2 at 50-60% with short rests — or as a heavy variant once a week for lifters who lose tension at the bottom. It is also the cleanest way to teach consistent depth to someone who cuts reps. Rotate off it every 4-8 weeks so free-squat depth does not drift.
No kit, too hard, or too easy — here's where to go instead.
One that puts your hip crease level with or just below the top of your knee for general training. Higher boxes are legitimate for speed work with heavier bar weights; lower boxes mostly encourage rocking back and a rounded lower back at the bottom.
No, though that is where the reputation comes from. The two things it does — a dead-stop start and a depth that cannot drift — are useful to anyone. It is the fastest way to show a lifter who cuts depth what parallel actually feels like, and the fastest way to find out how much of a squat is rebound. You do not need bands, chains or a conjugate template to get either of those.
Only if you crash or bounce. Sitting under control with a braced trunk loads the spine no more than a free squat does. Dropping onto a hard box with a relaxed torso compresses the spine sharply, which is why the pause is a technique rule, not a stylistic preference.
They fix the specific problem of losing tension and speed at the bottom, and they build the glutes and hips that drive you out of it. They will not teach the bounce-and-rebound timing of a competition squat, so keep free squats in the plan rather than replacing them for months at a time.
