The front squat racks the bar across the front delts, which forces your torso to stay far more upright than a back squat and shifts the work towards the quads and upper back. You will handle roughly 15-25% less weight, and the set almost always ends because your elbows dropped, not because your legs quit.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — One breath per rep, taken at the top and held all the way down and up — losing the brace at the bottom collapses the rack. Two seconds down, drive up as fast as you can control, exhale standing.
Where to start, and what to change when it stops being hard.
Spend the first sessions with an empty 20 kg bar working only on the rack position and elbow height. Expect 70-85% of your back squat once the position is solid. Bodyweight for 3 reps is a decent intermediate marker. Add 2.5 kg only when every rep of every set held the elbows up to full depth.
The errors that show up most often, and the cue that fixes each one.
Cue "elbows to the ceiling" through the entire ascent and drop the load until you can hold that position for every rep. Front rack holds for 20-30 seconds with a heavier bar build the tolerance directly.
Only two or three fingers need to be under the bar, wrists relaxed and extended. If your wrists still scream, use the crossed-arm rack until your wrist and lat mobility catch up.
Ignore that rule here — forward knee travel is required to stay upright under a front rack. Let the shins angle and judge the rep on depth and a stable bar instead.
Start at roughly 70% of your back squat and build. If the bar drifts even a couple of centimetres away from your throat mid-rep, that set was already too heavy.
Where the bar sits decides where your torso has to be. With the load in front of your shoulders, leaning forward would dump the bar, so your spine stays close to vertical and your knees travel further over your toes. That gives the quads a longer range under load and takes a good deal of shear off the lower back.
The upper back gets trained hard as a byproduct. Holding elbows high against a loaded bar for five reps is a serious isometric for the thoracic extensors and mid-traps, which is exactly why a failed front squat usually looks like the chest folding forward rather than the legs stalling.
First lift on a quad-focused day, when your upper back is fresh — front squatting after heavy rows is a waste of a session. Once or twice a week in the 3-6 range works well. Pair it with a hip hinge on another day rather than back squatting heavy in the same week if you are new to it.

Clean grip if you can reach it — it keeps the bar tighter to the throat and transfers directly to cleans. Crossed arms are a perfectly good permanent choice if wrist or lat mobility never allows the clean grip; they are slightly less secure but no less effective for training the legs.
You are probably gripping the bar in your palms and letting your wrists take the load. The bar should sit on the shelf of your shoulders with the wrists extended and only the fingertips under it. If the pain persists after fixing that, switch to the crossed-arm rack and work on lat and triceps mobility.
Around 80% is typical once technique is settled — anywhere from 70% to 90% is normal. If your front squat is under 65% of your back squat, the limit is almost certainly your rack position and upper back, not your legs.
It puts more demand on the knees and less on the lower back, so it is not universally safer — it just moves the load. People with cranky backs often prefer it; people with irritable knees usually do not.
