Box Squat with Bands

A wide-stance box squat with bands anchored to the floor, so the bar is at its lightest sitting on the box and heaviest at lockout. The box kills the stretch reflex and the bands punish a slow finish, which makes this the sharpest available test of whether you can start a heavy bar from nothing and keep accelerating.

How to

Own the movement

Set up first, then execute. Every cue below is something you can check on your next set.

Before the first rep

  • Set the box so your hip crease lands level with or just below the top of your knee when seated. Measure it once with a tape rather than judging by eye.
  • Anchor the bands to rack pegs or loaded dumbbells directly beneath the sleeves so they pull straight down, not out at an angle.
  • Check the bands go slack, or nearly so, at box height and reach roughly a quarter of the bar weight at lockout.
  • Bar low across the rear delts, shoulder blades pinched hard, elbows rotated forward as if bending the bar around your back.
  • Set your feet wider than for a free squat with toes turned out — the wide stance is what lets you sit back with vertical shins.
  • Brace fully before you unrack. Banded weight moves under you during the walkout, so a loose walkout is a lost set.

Every rep

Break at the hips first and push them back, keeping your shins as close to vertical as your build allows.

Fight the descent. The bands are accelerating you toward the box, so lower under control instead of letting go.

Touch the box with your hamstrings first, then sit down onto it rather than dropping the last few centimetres.

Sit for a full count, releasing the hip flexors while keeping your abs and upper back locked hard against the bar.

Restart by driving your upper back into the bar and pushing the floor apart with your feet.

Accelerate all the way to standing — the bar gets heavier every centimetre, so a rep that slows at the knees will stall.

Breathing & tempo — One breath per rep, taken and braced at the top and held through the sit, the pause and the drive. Three seconds down, one second seated, then as fast as you can move it.

Before you load it

  • Check the band anchors before every set. A band that jumps off a peg under tension whips the bar sideways with you underneath it.

Start with the lightest band you own and about 60% of your free-squat one-rep max on the bar, then add plates until the last rep off the box visibly slows. Keep band tension near 20-25% of bar weight at lockout. Progress by adding bar weight, not by adding bands, and rotate off the variation after about three weeks.

What goes wrong

The errors that show up most often, and the cue that fixes each one.

Bouncing off the box to get the rep moving.

Sit, count one full second with the brace still on, then drive. If you cannot restart from a dead stop, cut 10% off the bar until you can.

Crashing down onto the box because the bands pull you into it.

Take three seconds on the descent and make the touch quiet. If you still cannot land softly, you are running more band tension than you can control — drop to a lighter band.

Rocking backwards on the box to build momentum out of the bottom.

Sit with your weight over your mid-foot and shins vertical, shift forward only enough to load your feet, then go. Rocking loads a spine that has stopped bracing.

Running so much band tension that the bar feels weightless on the box and immovable at the top.

Cap the bands at about a quarter of bar weight at lockout and add plates from there. The bands are a corrective to the strength curve, not the load itself.

The case for it

Why bother

Two tools are stacked here and they solve different problems. Sitting on the box, taking the load off and relaxing your hip flexors for a beat removes every bit of stored elastic energy, so the drive up is pure concentric force. Bands anchored under the sleeves then add tension the whole way up, so you cannot coast the last third of the rep.

That band curve is the point: you are weakest just off the box and strongest near lockout, so a straight bar under-loads the top half of a squat by a wide margin. Roughly 20-25% of the bar weight in band tension at standing height corrects that. Push past 30% and the eccentric turns violent — the bands drag you onto the box faster than you can brace.

Where it fits

First movement on a heavy lower-body day, once a week, in blocks of two to three weeks before you rotate to a different bar or box height. Do not stack it in the same session as heavy deadlifts — the dead-stop start hits the same hips and erectors from the same angle, and you will pay for it in the following week rather than that day.

Asked and answered

Does the weight on the bar count as my squat number?

No. Band tension is not measured and varies with anchor width, band age and how tall you are, so the number on the bar is not comparable to a free squat and not comparable to anyone else's banded squat. Log it as its own lift with the band colour noted, and test your free squat separately when you want a real number.

What box height should I use?

Start at a height that puts your hip crease level with the top of your knee — parallel — and keep it there for the block. Going lower turns the dead stop into a position most people cannot brace; going higher lets you overload the bar without earning it. Change the height between blocks, not between sets.

Can I do this without band pegs?

Yes, if you have heavy dumbbells or a loaded bar to anchor to. The anchor needs to outweigh the tension by a wide margin — a 40 kg dumbbell for a light band, more for anything stronger, and put a plate on top of it. If the anchor shifts at all during a set, stop and fix it before the next one.

Is the box making me weaker out of the hole?

The opposite. Removing the stretch reflex means the start of every rep is produced by muscle rather than by rebound, which is exactly the quality that fails when a free squat stalls just above parallel. What the box does not train is the fast eccentric-to-concentric turnaround, so keep free squats in the program alongside it.
