Sled Drag - Harness

A loaded sled pulled by a harness across the chest or a strap clipped to a belt, walked forwards or backwards over a set distance. There is no eccentric anywhere in it, which is why it can be loaded hard and repeated often without adding to the recovery bill of your squat day.

How to

Own the movement

Set up first, then execute. Every cue below is something you can check on your next set.

Before the first rep

  • Fit the harness across the chest and under the arms, or clip the strap to a belt sitting on your hips, not your waist.
  • Choose the surface deliberately: turf roughly doubles the effective load compared with rubber or smooth concrete.
  • Mark a lane. Guessing the distance makes every session incomparable to the last.
  • Take the slack out of the strap and get into your lean before you take the first step.
  • For a forward drag, lean about 20-30 degrees into the harness; for a backward drag, stay tall and let the strap pull you.

Every rep

Drive through the whole foot and extend fully at the hip on each step, rather than shuffling from the knees.

Keep the lean angle constant — sitting upright mid-lane hands the load back to the sled.

Hold your ribs stacked over your hips so the strap does not pull you into an arched lower back.

Backwards: stay tall, reach back with a straight leg and push through the heel as it lands.

Move continuously. Stop-start dragging turns each step into a fresh dead-start pull.

Breathing & tempo — Breathe continuously — a lane is far too long to hold a brace. Keep the abs firm and exhale on the harder steps. Aim for a steady, unbroken step rate rather than any prescribed tempo.

5-8 lanes of 15-20 m, 60-90 s rest
Endurance
4-6 lanes of 40-60 m, walk back as rest

Start with bodyweight on the sled for forward drags and about half that for backward drags, then adjust for surface before you adjust for plates. The load is right when you can cover the full lane without breaking stride and without losing your lean. Add 10 kg when two sessions in a row finish every lane unbroken.

What goes wrong

The errors that show up most often, and the cue that fixes each one.

Loading the sled by weight rather than by surface.

Set the load from the effort, not the plates: pick a weight you can keep walking with, unbroken, for the full lane. Re-test the load every time the surface changes.

Standing upright on a heavy forward drag.

Hold a constant 20-30 degree forward lean with a straight line from ankle to head. If you cannot maintain it, strip 20 kg rather than fighting the angle.

Running heavy strength drags and long conditioning lanes in the same session.

Pick one per session: 15-20 m with full rest for strength, or 40-60 m continuous at half the load for conditioning. Mixing them gives you a mediocre version of each.

Letting the lower back arch as the strap pulls the hips back.

Brace the abs and keep the ribcage stacked over the pelvis for the whole lane. Lower the belt onto the hips rather than the waist so the pull sits under your centre of mass.

The case for it

Why bother

Every rep is concentric. Nothing lowers under load, so the muscle damage that makes squats and lunges cost you days of recovery simply is not there. That is the whole argument for the sled: you can push real leg work into a week that is already full without paying for it in soreness.

Direction changes the exercise entirely. Facing away and leaning forward into the harness makes it a hip extension drill — glutes and hamstrings drive each step. Walking backwards with the strap pulling you forward shifts it to the quads and the knee, which is why backward dragging is the version physios reach for when someone needs loaded knee work without impact.

Where it fits

After lifting as a finisher, or on its own as a low-cost session two or three times a week. Heavy and short — 15-20 metres, full rest — builds strength; light and continuous over 40-60 metres is conditioning. Pick one per session. It also works well the day after heavy squats, where it moves blood through sore legs rather than adding to the damage.

How much weight should I put on the sled?

The plate number is nearly meaningless on its own, because turf, rubber and concrete can differ by a factor of two for the same load. Set it by behaviour instead: you should be able to cross the full lane without breaking stride or losing your lean. Write down both the weight and the surface, or the log tells you nothing next week.

Forwards or backwards?

Backwards for the quads and for loaded knee work with no impact — it is the version worth doing if your knees are cranky. Forwards for the glutes and hamstrings, and for heavier loads, because the harness lets you lean your bodyweight into the pull. Most people should do both across a week rather than choosing.

Is sled dragging cardio or strength training?

Either, decided entirely by load and distance. Heavy over 15-20 metres with full rest is strength work with almost no recovery cost. Light over 40-60 metres continuously is conditioning. The mistake is running it somewhere in the middle every session and getting a weak version of both.

Can I do it the day after heavy squats?

Yes, and it is one of the few leg exercises that works there. With no eccentric there is essentially no new muscle damage, so a light-to-moderate drag moves blood through sore legs without adding to the bill. Keep it under 60 percent of your usual drag weight if recovery is the goal.
