An isolation movement for the chest performed on a bench set to 30 degrees: arms nearly straight, dumbbells travelling in a wide arc from over your collarbones out to shoulder level. The incline shifts the line of pull onto the clavicular fibres of the pec, and because the elbow angle never changes, the triceps cannot rescue a weight your chest cannot handle.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Inhale as the arms open, exhale as you squeeze them shut. Three seconds down, a pause at the stretch, then a smooth second back up — flyes reward control, not speed.
Where to start, and what to change when it stops being hard.
Start with 6-8 kg dumbbells even if you incline press 30s — the fixed elbow removes the triceps entirely and the leverage at the bottom is brutal. A pair of 12-16 kg for a controlled set of 12 is a solid intermediate marker. Add reps to the top of the range before you add weight, and add weight in 2 kg steps.
The errors that show up most often, and the cue that fixes each one.
Halve the load. Pick a weight you can lower under control for 12 reps with a fixed elbow angle, and only add weight when the arc stays identical from rep one to rep twelve.
Stop when the upper arms reach the plane of the bench. Extra depth loads the anterior capsule of the shoulder, not the pec, and the pec is already at full length there.
Set the blades down and back before the first rep and drive them into the pad throughout. If they peel off at the bottom, the weight is above what the position can hold.
Use 30 degrees. Check the angle with your phone's level once so you know which pin hole it is, then use that hole every time.
A press lets the triceps and front delts share the work. A flye does not. Fixing the elbow at roughly 20 degrees of bend turns the movement into pure shoulder adduction, so the pec is the only muscle that can shorten the arc. That is why the dumbbells you use here will be a third of what you press.
The 30-degree incline is doing something specific. Above about 45 degrees the front delt takes over and the movement becomes a bad lateral raise; flat, and you lose the upper-chest bias that was the reason to incline in the first place. Thirty degrees is the window where the clavicular fibres are loaded and the shoulder is still stacked over the bench.
Late in a chest session, after your pressing, as 2-3 sets of 10-15. It stretches the pec under load, which pressing does not do well, and it needs far less recovery than a heavy press. Do not open a session with flyes: fatigued rotator cuffs and a fully abducted, loaded shoulder is the one combination worth avoiding.
No kit, too hard, or too easy — here's where to go instead.
The press bends and straightens the elbow, so the triceps contribute and you can move far more weight. The flye keeps the elbow fixed, so the chest does all the shortening across a much longer arc. They are complements, not substitutes: press for load, flye for stretch and range. Doing both in a session is normal — press first.
Yes, modestly. The clavicular head of the pec runs at a different angle to the sternal head and is recruited more when the arm travels up and across rather than straight out. The effect is real but smaller than gym lore suggests, and it disappears if you crank the bench past about 45 degrees, where the front delt takes over.
Often better. Dumbbells give almost no resistance at the top of the arc because the load line runs straight down through your shoulder, while a cable keeps tension on the pec through the full range including lockout. Use dumbbells for the loaded stretch at the bottom, cables when you want constant tension.
A press keeps the elbows relatively close to the ribs and the humerus in a supported path. A flye puts the arm in wide abduction under load, which is the position that stresses the anterior shoulder capsule and the long head of the biceps tendon. Shorten the bottom range to bench level, drop the weight, and keep the shoulder blades pinned.
