
An isolation movement where the arms sweep out in a wide arc with the elbows fixed at a slight bend, so the chest works only at the shoulder joint. It loads the pec hardest in the stretched bottom position and offers almost no resistance at the top.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Inhale as the arms open, exhale as they close. Three seconds out, no pause at the bottom, two seconds back — a slow, even arc rather than any explosive intent.
Where to start, and what to change when it stops being hard.
Start with 6-8 kg per hand even if you press 30s. A workable load is one you can lower for three seconds with a fixed elbow angle and stop cleanly at bench level. Progress by adding a rep or slowing the descent before adding weight — this is a lift where load creeps up faster than joint tolerance does, and a torn pec is almost always a heavy flye.
The errors that show up most often, and the cue that fixes each one.
Halve the weight. If the elbow angle changes during the rep, or your hands travel in a straight line rather than an arc, it is a press. Pick a load you can control for 12 reps at a three-second descent.
Stop at roughly upper arms level with the bench. Below that the shoulder capsule takes the load off a stretched pec, and this is the position where flyes tear pecs.
Keep 15-20 degrees of bend the whole set. A straight arm makes the lever enormous and hangs the entire load on the biceps tendon and shoulder joint.
Turn around before the bells touch and start the next rep. There is nearly no resistance at the top of a dumbbell flye — if you want loaded adduction, use a cable crossover instead.
Every chest press also pays the triceps. A flye does not. Locking the elbow angle removes elbow extension from the movement entirely, so the only thing happening is the arm sweeping across the body — pure shoulder adduction, which is the pec's actual job. That is the reason to include one, and it is the only reason.
Understand the resistance curve before you load it. Gravity pulls straight down, so tension peaks when your arms are out wide and the pec is stretched, and disappears as the hands come together over your chest. The top of a dumbbell flye is a rest, not a squeeze. If you want tension at the shortened end, a cable crossover is the tool.
Last movement on a chest day, after the presses, two to three sets of 10-15. It is an accessory: it adds stretched-position volume to the pec without adding triceps or front-delt fatigue. It is not a substitute for pressing and should never be the heaviest thing you do for chest.
No kit, too hard, or too easy — here's where to go instead.
Presses, by a distance. They let you load heavily and drive most of the growth. Flyes add value as a second course: they load the pec in a stretched position without any triceps involvement, which lets you add chest volume when your triceps and front delts are already cooked. Two or three sets at the end of a session is the whole role.
There is no inner chest to build. The pec major is one muscle with one insertion on the upper arm, and no exercise recruits the sternal side of it in isolation — bringing your hands together does not preferentially load the part nearest the sternum. What flyes do is load the pec through adduction without triceps involvement. The visible gap between the pecs is skin and connective tissue over the sternum, and it is set by genetics and body fat, not by exercise selection.
Cables if you want even tension through the whole range, particularly at the top where dumbbells give you nothing. Dumbbells if you want the hardest loading at the stretch and do not have a cable station. Running both across a training block is reasonable, but do not do them in the same session.
Almost always too much weight, too much depth, or an elbow that keeps straightening out. Fix them in that order: cut the load by a third, stop at bench level, and hold a permanent 15-20 degree elbow bend. If it still hurts, use a pec deck where the machine controls the arc.
