One foot on a bench, one on the floor, switching them in the air as fast as you can. It is a quick-feet drill rather than a max-power one: the goal is the number of clean switches in a short window, driven by the top leg extending through the hip and knee.

How to

Own the movement

Set up first, then execute. Every cue below is something you can check on your next set.

Before the first rep

  • Use a low, stable bench or step, roughly 30-40 cm. Anything taller turns the drill into slow step-ups.
  • Check the surface will not slide. This is the one drill where a bench creeping across the floor is genuinely dangerous.
  • Place one whole foot on top, heel close to the edge but not hanging over it.
  • Stand tall with your chest up and hands ready to drive, not resting on your thighs.

Every rep

Drive through the foot on the bench, extending the hip and knee together to push yourself up.

Switch feet in the air so the other foot lands on top and the working foot returns to the floor.

Keep the contacts short and light. You are aiming for frequency, not height.

Pump your arms in opposition to the legs, the way you would running, rather than letting them hang.

Keep your torso upright — leaning forward hands the work to your lower back instead of the hip.

Breathing & tempo — Breathe freely and rhythmically through the set rather than holding a brace — the effort is too fast to time breaths to reps. Contacts should be short enough that the drill sounds like a light drum roll, not thuds.

Strength
4-6 sets of 10-20 seconds, 60 seconds rest

Bodyweight only; holding anything ruins the arm action. Progress by counting switches in a fixed 15 seconds and trying to beat the number, not by adding time or height. Twenty-five to thirty clean switches in 15 seconds is a good working standard.

What goes wrong

The errors that show up most often, and the cue that fixes each one.

Pushing off the floor leg instead of the bench leg.

Think of the floor foot as a landing pad only. Cue yourself to press the bench away with the top foot on every rep; if you cannot feel that, lower the bench.

Only getting the toes or ball of the foot onto the bench.

Place the whole foot flat with the heel just inside the edge. A partial foot placement is how people slip off, and it removes the hip from the movement.

Turning it into a long conditioning set until the legs burn.

Cap sets at 10-20 seconds and rest a full minute. Count clean switches, not total time, and stop the set when the rhythm breaks rather than when you are out of breath.

Rising up onto a tall bench and calling it explosive.

Drop the height to 30-40 cm so each switch takes a fraction of a second. Height here just adds time to the contact, which is the opposite of the point.

The case for it

Why bother

Every switch is a single-leg push-off from a raised surface, so the working hip starts flexed and has to extend under your full bodyweight. That is the same joint position a sprinter passes through on the first few steps out of the blocks, which is why the drill is usually run as short, fast bursts rather than heavy sets.

It is worth being honest about the ceiling. Bench sprints will not make you meaningfully stronger — the load never changes and the range is short. What they train is the speed of the switch and your ability to reorganise the feet mid-air, and that improves quickly then plateaus.

Where it fits

In the warm-up before lower-body training, or as a speed drill on a running day. Sets of 10-20 seconds, 4-6 of them, with a minute of rest, once or twice a week. Do not chase 60-second sets: past about 20 seconds the feet slow down and you are practising a slow switch.

Asked and answered

What do bench sprints actually work?

The top leg's quads and glutes do the pushing, the calves handle the contact, and the hip flexors work hard bringing the trailing leg through. None of it happens under enough load to build muscle. Read the drill as coordination and foot speed for the hip extensors you already have, and get the size and strength from squats, lunges and step-ups.

Do bench sprints actually make you faster?

They help the coordination side of acceleration — quick foot switches and a strong single-leg push — but they do not replace sprinting or heavy single-leg strength work. Treat them as a warm-up and speed-priming drill, and get your actual speed work from running.

Is this a plyometric or a conditioning exercise?

It sits between the two, and people usually get it wrong by pushing it towards conditioning. Run short bursts with real rest and it is a quick-feet drill worth doing. Run it for two minutes straight and it becomes a poor cardio session with an ankle-roll risk attached.

My knee hurts on the bench leg. What now?

Lower the bench first, which reduces how much knee flexion you start from. If it still hurts, the drill is asking for single-leg strength you do not yet have — build that with step-ups and split squats for a few weeks before coming back to the fast version.
