Advanced Kettlebell Windmill

A standing bend to the side with a kettlebell locked out overhead, feet turned 45 degrees away from the loaded arm and the free hand held behind your back. Removing the lower hand takes away the support the basic windmill gives you, so the obliques and the overhead shoulder hold the whole position alone.

How to

Own the movement

Set up first, then execute. Every cue below is something you can check on your next set.

Before the first rep

  • Clean and press one kettlebell overhead and lock the elbow completely straight; if the elbow soft-bends, the bell is too heavy for this variation.
  • Turn both feet out roughly 45 degrees away from the loaded arm, so your toes point across your body.
  • Put the free hand flat against your lower back, palm out, and leave it there for the whole set.
  • Stack the bell directly over your shoulder and lock your eyes on it — you keep it in sight for every rep.
  • Keep the leg on the loaded side straight and let the opposite knee soften slightly.
  • Run one slow rep per side with an empty hand overhead before you pick the bell up. That tells you where your hamstring actually stops you, which is your depth for the day.

Every rep

Start by pushing your hip out sideways in the direction of the overhead bell, not by bending your spine toward the floor.

Let your torso hinge and rotate down as the hip travels — this is a hip movement that the spine follows, not a side crunch.

Keep the overhead arm vertical and the elbow locked throughout; the bell traces a straight line up while everything under it moves.

Lower only as far as you can go with the loaded-side leg straight and the bell still stacked. That may be halfway down your thigh, and that is a complete rep.

Pause for a second at your lowest point without letting the bell drift forward or backward.

Drive the hip back underneath you to stand, keeping your eyes on the bell until you are fully upright.

Breathing & tempo — Inhale and brace at the top, hold it through the descent, exhale as you stand back up. Three seconds down, one-second pause at the bottom, controlled two seconds up. Never rush a rep with a bell over your head.

Before you load it

  • Do not attempt this if your overhead lockout is limited or painful. A shoulder that cannot hold a stable overhead position through a static press will not hold one through a rotating torso.
  • Train it in open space with nothing behind you. If the bell gets away, the escape is to step away and let it drop, never to catch it.

Start with a bell you can press five times with ease — for most men 12-16 kg, for most women 6-8 kg — and do the first sessions with no bell at all to groove the hip push. Add weight only when you can hit your full depth on both sides with a locked elbow and a one-second pause. Depth and control come first; the bell is the last variable you touch.

Fix your form

What goes wrong

The errors that show up most often, and the cue that fixes each one.

Bending sideways at the waist instead of pushing the hip out.

Stand next to a wall on the free-hand side and push your hip until it touches the wall before you let your torso travel. The hip leads every rep.

Chasing depth by letting the overhead elbow bend or the bell drift forward.

Stop the rep at the depth where the arm stays locked and vertical. Depth is an output of shoulder stability and hamstring length; forcing it just moves the load onto your spine.

Looking away from the bell at the bottom.

Keep your eyes on it for the whole rep. Your head position drives your shoulder position, and the moment you look at the floor the bell starts wandering.

Using the same bell you use for a standard windmill.

Halve it. With the free hand behind your back you have no lower support and no way to bail, so start with 8-12 kg even if you windmill with 24 kg.

Bending the loaded-side knee to reach further down.

Lock that leg straight and treat it as the pivot. If you cannot get low with it straight, that is a hamstring restriction — work on it separately rather than folding the knee.

The case for it

Why bother

Almost nothing else asks the shoulder to stay locked out overhead while the spine rotates and side-bends underneath it. The overhead arm has to keep the bell stacked over the shoulder joint through a moving torso, which trains overhead stability in a way pressing never does. Meanwhile the obliques and the quadratus lumborum on the down side work eccentrically to control the descent and concentrically to bring you back.

The advanced version differs from the standard windmill in exactly one respect, and it matters: the free hand goes behind your back instead of tracking down your leg toward the floor. That lower hand was a brake and a depth gauge. Without it you have no way to bail low in the movement, so the amount you can safely load drops sharply — expect to use half the bell you would windmill with a supporting hand.

Where it fits

Early in a session while you are fresh and coordinated, after a warm-up but before fatigue, 3 sets of 3-5 reps a side. It is skill work with a hard shoulder requirement, not a finisher — a tired overhead lockout is how people drop bells on their heads. Once or twice a week is plenty, and never on the same day as heavy overhead pressing.

What makes this the advanced version?

The free hand goes behind your back rather than sliding down your leg. That removes both a support point and a way to bail out low in the range, so the obliques and the overhead shoulder carry everything. The movement path is identical; the margin for error is not.

How far down should I go?

As far as you can with the loaded-side leg straight, the overhead elbow locked and the bell stacked over your shoulder. For many people that is mid-thigh, not the floor. Touching the ground with a bent knee and a drifting bell is not a deeper rep, it is a different and worse one.

How heavy should the kettlebell be?

Roughly half what you would use for a standard windmill. Start with something you can strictly press five times without strain, run several sessions there, and only add load once both sides hit the same depth with a one-second pause.

My shoulder aches during this. Should I push through?

No. Ache in the overhead shoulder means the joint is not stable in that position under rotation, and repeating it will not fix that. Go back to the supported windmill, or to overhead carries and half-kneeling presses, until a locked-out hold is comfortable and strong.
