
A floor crunch performed with your arms locked overhead and your palms crossed, so the weight of your arms sits as far from your hips as it can get. That longer lever is the whole point: it makes an unloaded crunch genuinely hard again, and it removes the hands-behind-the-head grip that lets people haul on their own neck.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Exhale through the curl and keep exhaling at the top — the exhale is what pulls your ribs down. Inhale on the way back. Two seconds up, one-second hold, three seconds down.
Where to start, and what to change when it stops being hard.
Bodyweight first. When you can hold a strict 2-1-3 tempo for 20 reps with the arms locked overhead, add a 2.5-5 kg plate held between your palms rather than chasing higher rep counts. Progress in 2.5 kg steps, and go back to bodyweight for a session whenever your lower back starts lifting off the floor.
The errors that show up most often, and the cue that fixes each one.
Cross your palms and imagine holding a broomstick against your ears. If the arms still cheat, do the set with your fingers touching a wall behind you so any forward swing is obvious.
Exhale hard before rep one to pull the ribcage down, then bend the elbows slightly to shorten the lever until your lats let you reach overhead without arching.
Stop as soon as the shoulder blades leave the floor. Everything above that point is hip flexors pulling your torso up, and it is not what you set this variation up to train.
Set a 2-1-3 tempo: two seconds up, one-second squeeze, three seconds down. If you can still do thirty reps at that tempo, hold a light plate overhead instead of adding reps.
Your abs do not care how heavy the object is, only how much torque it has to resist. Moving your arms from your chest to overhead shifts perhaps 8-10% of your bodyweight roughly 60 cm further from the hips, and that is enough to turn a rep you could do fifty of into one you can do twelve of. It is the cheapest load increase available to someone training on a floor with nothing else.
The overhead position also fixes the most common crunch fault by removing the opportunity for it. With your hands laced behind your head you can drag your chin to your chest and call it a rep. With your arms pinned beside your ears, the only thing that can raise your shoulder blades off the floor is your rectus abdominis shortening.
End of a session, after the compound work, two or three times a week. Treat it as your hardest bodyweight crunch variation and stop programming plain crunches alongside it — they train the same thing through the same 30 degrees, and doing both just adds volume to a movement that never needed much.
No kit, too hard, or too easy — here's where to go instead.
Leverage, not muscle. Your arms are about 10% of your bodyweight, and moving them from your chest to overhead roughly doubles the torque your abs have to overcome at the hips. Nothing about the muscle changed — you simply made the same range of motion far more expensive.
That is tight lats or limited shoulder flexion, not a core problem. Bend your elbows to about 120 degrees and cross your hands behind your head instead of above it — you keep most of the lever and lose the arch. Work on overhead range separately.
No, and it is not trying to be. A cable crunch lets you dial the resistance in 5 kg steps and keep the load constant through the range; this gives you one fixed lever and then runs out of progression. Use the overhead crunch when you are training with no equipment. If there is a stack in the room, the cable is the better tool for building the muscle.
No. You cannot choose where fat comes off, and no volume of crunching changes that. This builds the muscle underneath; whether it shows is decided by your overall body fat, which is a food and total-training-load question.
