Climbing a vertical rope using a foot lock to take part of your weight while your hands walk upward. Done properly it is a lat and grip exercise with a leg-driven assist; done without the foot technique it becomes a series of near-maximal one-arm pull-ups and your hands last about four metres.

How to

Own the movement

Set up first, then execute. Every cue below is something you can check on your next set.

Before the first rep

  • Check the anchor and inspect the rope for frays and glazing before you touch it. Confirm the mat under it is thick and in the right place.
  • Wear long socks or leggings that cover your shins — a rope will take skin off your ankles on the first descent otherwise.
  • Reach up and grip the rope with both hands above your head, thumbs wrapped fully around it.
  • Practise the foot lock standing on the floor first: rope down the outside of one leg, across the top of that foot, then trapped by the other foot stamping down on it.
  • Chalk your hands lightly. Too much chalk on a synthetic rope makes it slicker, not grippier.

Every rep

Pull down on the rope and jump, catching the rope between your feet at the top of the jump.

Stamp the top foot down onto the rope so it is pinched hard — you should be able to stand on the lock and take your hands off the tension.

Stand up through the legs and simultaneously reach one hand then the other as high as you can.

Release the feet, pull with the arms and drive your knees to your chest to bring the rope back down between them.

Reset the foot lock at the new height and repeat. Descend by loosening the foot pinch a little at a time and going hand under hand, never by sliding.

Breathing & tempo — Breathe continuously; an ascent lasts far longer than a set of reps and holding your breath will cost you near the top. Roughly one breath per hand-over-hand cycle, and slow the descent to at least the pace of the climb.

Before you load it

  • Inspect the rope and its anchor point every session. Frayed strands and worn attachment hardware are the failure mode that actually hurts people here.
  • Always have a thick mat directly beneath the rope, and never climb higher than you are willing to descend under your own control.
  • Cover your shins and ankles. Rope burn from a slipped foot lock is common and takes weeks to heal enough to climb again.

Bodyweight to start, and the first progression is distance, not weight — get to three metres with a clean foot lock and a controlled descent before adding anything. From there progress to arms-only climbing with the legs held in an L, then to a weighted vest of 5-10 kg. Adding weight to a climb where your grip is already the limiting factor is wasted; fix the grip first.

What goes wrong

The errors that show up most often, and the cue that fixes each one.

Climbing arms-only with the legs dangling.

Learn the foot lock on the floor before you ever leave it. Arms-only climbing is a legitimate advanced variation, but starting there means you top out at three metres and burn your hands on the way down.

Sliding down the rope instead of climbing down.

Descend hand under hand, resetting the foot lock every second or third movement. A slide costs you the skin on your palms and the eccentric work is where much of the strength adaptation lives.

Gripping with the fingertips rather than a full wrap.

Wrap thumbs around the rope so it sits in the crook of your palm. A fingertip grip fails suddenly with no warning; a full wrap fades gradually and gives you time to get down.

Climbing at the end of a session with grip work already done.

Put the rope first, straight after the warm-up. If your forearms are already pumped from deadlifts or carries, save the climbing for the next session.

The case for it

Why bother

The foot lock is what makes a rope climb trainable. Pinching the rope between your feet lets your legs stand you up through part of each cycle, so your arms are pulling maybe half your bodyweight rather than all of it. That turns a movement most people cannot do once into one you can repeat for several ascents in a session.

It also loads your grip in a way no bar does. A rope is thick, it rotates, and you are gripping it while it slides past your palm, so the forearms work continuously from the ground to the top rather than in the discrete bursts a pull-up bar produces. Combined with the trunk work of staying tight while your legs come to your chest, it is one of the few pulls that trains grip, lats and midsection in the same set.

Where it fits

Early in an upper-body or full-body session, before your grip is compromised by anything else. Three to five ascents with two minutes between them is a full dose. Do not put it after heavy deadlifts or farmer's carries — climbing on a fried grip is how people slide down a rope with their hands open.

Asked and answered

Do I have to use my feet, or should I climb legless?

Use your feet until the foot lock is automatic and you can climb five metres cleanly. Legless climbing is a real progression and it is genuinely hard, but going there first means your grip fails halfway up with nothing to stand on. Master the lock, then remove it deliberately.

Should I wear gloves?

No. Gloves bunch up in your palm and put a sliding layer between you and the rope, which is the opposite of what you want when the whole movement depends on feeling the rope grip. They also let you keep climbing past the point where your bare hands would have told you to stop. Use light chalk, and if your palms are torn from a previous session, take the session off rather than padding over the damage.

Is a rope climb better than pull-ups for back size?

No. Pull-ups let you control range, tempo and load precisely, which is what builds muscle. A climb is variable, grip-limited and hard to progress in small increments. Climb because it trains grip, coordination and a genuinely useful skill — build the lats with pull-ups and rows.

How many climbs should I do in a session?

Three to five full ascents with a couple of minutes between them, done fresh. Once your descents get faster than your climbs or your foot lock starts slipping, the session is over — a grip that is failing on a rope five metres up is a very different problem to a grip failing on a deadlift bar.
