You stand on a fixed bar holding a climbing rope, then walk your hands down the rope hand over hand until your body is horizontal, and walk back up. Your feet stay planted the whole time, so the lats and grip work against a body angle that gets harder with every hand you move.

How to

Own the movement

Set up first, then execute. Every cue below is something you can check on your next set.

Before the first rep

  • Anchor the rope to a genuinely structural beam, and load-test it with your full bodyweight hanging before you ever lean back on it.
  • Lock the Smith bar with the safeties engaged, or use a fixed box — the platform must not move a millimetre when you shift your weight.
  • Stand on the bar with the rope hanging just in front of your chest so you can grip it at head height with straight-ish arms.
  • Grip the rope with one hand above the other, both hands wrapped fully around it rather than pinched with the fingertips.
  • Set your feet close together, brace your abs and squeeze your glutes so your body is one rigid plank before you move a hand.

Every rep

Lower yourself by walking one hand down the rope at a time, keeping the other hand loaded throughout.

Move hips, chest and head together — the whole body rotates around your ankles as a single unit.

Keep your hips pushed forward in line with your shoulders. The moment they sag, your lower back is taking the load instead of your lats.

Descend only as far as you can climb back from. Horizontal is the end point, not the starting target.

Return by pulling hand over hand back up the rope at the same pace you came down, never by jerking your hips upward.

Breathing & tempo — Breathe steadily and never hold — the set lasts far longer than a normal rep. Roughly two seconds per hand movement, both directions, so a full descent and return takes 20-30 seconds of continuous tension.

Before you load it

  • Check the anchor point and the rope for wear before every session. This is one of the few gym movements where a single equipment failure drops you flat on your back from height.
  • Lock the Smith machine safeties and test the bar with your bodyweight before stepping up. An unsecured bar rolling under your feet mid-descent is the injury this movement actually produces.

Bodyweight only, and the load is set by how far back you lean. Start at about 45 degrees from vertical, where you can still complete three controlled down-and-up cycles. Progress by descending a hand-width further each session until you can hold a horizontal body line, then progress by slowing the descent to a count of five per hand rather than by adding cycles.

What goes wrong

The errors that show up most often, and the cue that fixes each one.

Hips sagging so the body bends into a V as you lower.

Squeeze your glutes hard and think about pushing your hipbones toward the ceiling. If you cannot hold the line, stop descending at the last angle where you could and work there for a few weeks.

Going all the way to horizontal on the first attempt and having to drop off the rope.

Cap your first sessions at roughly 45 degrees and prove you can climb back up under control three times. Add one hand-width of descent per session after that.

Moving both hands at once, so there is a moment with no grip on the rope.

Only ever release the top hand, and only after the bottom hand has taken your full weight. If you find yourself shuffling both hands together to move faster, you are at an angle you cannot control — come up two hand-widths and stay there.

Letting the return turn into a hip snap because the hands are failing.

End the set when your grip starts slipping rather than compensating with your body. Build the grip separately with dead hangs and heavy carries.

The case for it

Why bother

This is a rope-climb pull with the leg drive removed and the difficulty turned into a dial. At 30 degrees back from vertical you are barely loaded; at horizontal you are pulling close to your full bodyweight through a rope your hands have to grip while it is trying to slip. The angle, not a weight stack, is the resistance.

The rope also makes it a grip lift whether you want one or not. A pull-up bar is fixed and predictable; a rope rotates, moves and has no fixed hand position, so your forearms and the small stabilisers around your shoulder blade get worked in a way no machine reproduces. Expect your hands to fail before your back does for the first month.

Where it fits

Treat it as accessory pulling and grip work near the end of an upper-body day, or as a change of stimulus on a week where you are bored of the same three rows. Two or three sets of controlled descents and returns is plenty. It does not replace a heavy vertical pull — you cannot load it, so it stops progressing once you can hold horizontal comfortably.

Asked and answered

Do I need a climbing rope, or will a battle rope do?

A climbing rope, and one rated for a climber's weight. Battle ropes are not designed to be hung from and their anchor hardware is not rated for a suspended body. If your gym has no climbing rope, do bodyweight rows on a bar at increasing angles instead — the loading principle is identical, minus the grip work.

Why does my grip give out long before my back?

Because the rope has no fixed hand position and rotates under load, so your forearms are working isometrically the entire set while your lats only work in bursts. That is normal and it is part of the point. If it bothers you, keep this in the program and add heavy farmer's carries or dead hangs — the grip will catch up in a few weeks.

Is this a substitute for pull-ups?

No. Pull-ups load your lats through a full vertical range and can be weighted indefinitely; this cannot be loaded past your own bodyweight held horizontal. Use it as grip and mid-range pulling variety alongside a real vertical pull, not instead of one.

How far back should I actually go?

As far as you can come back from under control, and no further. A horizontal body line is the ceiling of the movement. If you find yourself dropping off the rope rather than climbing back, you went a hand or two too far — reset and take one less step next set.
