One maximal medicine-ball chest pass from a kneeling position, thrown for distance and followed through onto your hands. Kneeling removes the legs from the equation, so the number on the tape measure reflects how fast your hips, trunk and chest can fire together with nothing to hide behind.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Inhale as you set the ball on your chest, exhale explosively through the release. There is no eccentric phase to control, so the only tempo instruction is: as fast as you physically can.
Where to start, and what to change when it stops being hard.
3-5 kg for most adults; a 2 kg ball is fine to learn the sequence. Progress by distance, not by ball weight — measure where the ball first lands and try to beat it next session. Only go heavier once you can throw the lighter ball consistently and want a second variation, and even then stop at about 6 kg.
The errors that show up most often, and the cue that fixes each one.
Aim at a spot on the wall level with your own chest. A flat trajectory forces the chest and triceps to do the work rather than the hips lobbing the ball skyward.
Drop to 3-5 kg. Above roughly 5 kg the ball moves too slowly for the throw to train speed, and you are just doing a bad press. Heavy balls belong in slam and rotational work, not chest passes.
Deliberately let yourself fall forward and catch on your hands. If you are staying balanced, you decelerated the ball before release and lost the whole reason for throwing it.
Cap sets at 3-5 throws with a full minute of rest. Measure distance on every rep; when it drops by more than about 10 percent from your best, the session is over.
A bench press ends with you decelerating the bar so it does not leave your hands. A throw has no braking phase at all — you accelerate the ball through the entire range and let go. That removes the neural brake that limits how fast a pressing movement can ever be, which is the one thing pressing under a bar cannot train.
Kneeling is the constraint that makes this version honest. Standing lets you drive with the legs and turn a chest throw into a whole-body toss. From your knees, the only contributors are a hard hip extension, the trunk, and the arms — so distance thrown is a clean read on upper-body explosiveness, and it is measurable to the centimetre.
Straight after the warm-up on a pushing day, before the bench press, 3-5 sets of 3-5 throws with a full minute between sets. Every throw is maximal, and the set ends the moment distance drops off. Throwing a light ball for twenty reps to get a pump is a different exercise, and a worse one.
No kit, too hard, or too easy — here's where to go instead.
A slam ball is fine here, because you are throwing for distance outdoors and never need the bounce — its dead filling does not matter. A wall ball is too light and too floppy to hold a line, and a rubber bouncing medicine ball is the one to avoid indoors unless you fancy chasing it. A firm 3-5 kg rubber-shell medicine ball is the default if you have a choice.
Indirectly, and mostly at the top end of speed rather than the bottom end of strength. Throws teach you to accelerate through the full range without braking, which helps a stalled lockout and helps a bench that is fast off the chest but slow after. It will not add plates on its own — keep pressing heavy as well.
Single response is one maximal throw with a full reset, so every rep is your best effort. Multiple response strings throws together against a wall with fast catches, adding a reactive eccentric. Single response trains peak output; multiple response trains reactivity. Start with single.
Not usefully. Explosive throwing is a fresh-nervous-system quality — after five sets of bench you cannot produce the speed the drill requires, so you are moving a light ball slowly. Put throws first, before the pressing.
