An EZ bar curled over an angled pad that pins the upper arms in front of the body. The angle makes the bottom of the rep the hardest point, so the movement is judged by how much stretch you can control rather than how much weight you can start.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Exhale as you curl, inhale as you lower. One second up, one second squeezed, three seconds down, one second paused at the stretch before the next rep.
Where to start, and what to change when it stops being hard.
Start with the bare EZ bar, which is usually 7-10 kg, and add 2.5 kg total at a time. Expect roughly 60% of your standing barbell curl load. Good looks like a controlled three-second lowering and a dead-stop pause at the bottom of every rep, including the last one.
The errors that show up most often, and the cue that fixes each one.
Cut the weight to about 60% of your standing barbell curl. If the last rep needs your chest to come off the pad, it was too heavy — reload and start the next set lighter.
Pause for a full second with the arms extended and the bar dead still, then curl. A bounce out of a loaded stretch is the single most reliable way to strain a distal biceps tendon.
Stop at the point where the forearms are still angled and the muscle is still loaded. Every centimetre past that is rest, not range.
Reset the seat height so your feet reach the floor and your chest stays glued to the pad. Take the extra ten seconds between sets rather than working from a sunken position.
The pad puts the upper arm roughly 45 degrees in front of the torso. That places the biceps near its longest length when your arm is straight, and it is exactly there that the resistance is greatest — the opposite of a standing curl, where the bottom is easy and the middle is hard.
It also removes cheating completely. Your chest is against the pad and your arms are trapped, so no amount of hip drive or backward lean helps. Whatever the bar does, the elbow flexors did. That honesty is why preacher curl numbers look small next to standing curl numbers and why they mean more.
After compound pulling, one to three sets in the 8-12 range. It pairs well with a shortened-position curl such as a high cable curl, since the two load opposite ends of the range. Doing it directly before heavy chin-ups is a mistake — a stretched, fatigued biceps is a weak grip on the bar.
No kit, too hard, or too easy — here's where to go instead.
Because a standing curl lets you use a small amount of hip and back drive to get the bar moving, and its hardest point sits where your leverage is decent. The preacher bench removes the drive and puts the peak resistance in the stretched position where the biceps is weakest. A number around 60% of your standing curl is normal, not a sign of a problem.
EZ bar for almost everyone. The straight bar forces full supination with the wrists fixed by the grip, and on a preacher bench that combination puts real strain on the wrist and the inside of the elbow. The angled grips give up a trivial amount of biceps recruitment and save the joints.
No. Muscle length is determined by where the tendons attach, and training does not move an attachment. What the preacher position does is load the muscle hard while it is long, which is a productive stimulus for growth. That is a good enough reason to do it without claiming anything it cannot deliver.
Go to the point where you feel a strong stretch, not to a hard lockout. Snapping into full extension with load hangs the whole weight off the tendon at its most vulnerable angle. Stop a few degrees short, pause, and curl back up.
