A conventional pull from the floor with bands stood on and looped over the bar, so tension climbs steeply as the bar rises. Used properly it is a speed lift: light bar weight, maximum intent, and a lockout that refuses to let you coast. Used as a max-effort tool it is mostly a way to overload your lower back with a number you cannot record.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — One breath taken and braced on the floor, held to lockout, exhaled at the top. Explosive up, roughly two seconds down to the knees, then set the bar and reset the brace.
Where to start, and what to change when it stops being hard.
Start at 50% of your straight-weight deadlift max with a light band pair. Time the first and last single — if the last one is visibly slower, the session was too heavy. Add 2.5-5 kg of bar weight each week for three weeks, keeping the same bands, then reset to 50% with a stronger band. Log bar weight and band strength separately, never as one total.
The errors that show up most often, and the cue that fixes each one.
Singles only, with a full reset and a fresh breath on the floor. The band accelerates the bar downward, and a bounced second rep starts from a position your back has not set.
Drop the bar to 50-60% of your straight-weight max. Bands exist here to make a light bar demand a maximal effort, not to push an already maximal bar higher.
Cue the lats hard: think about squeezing oranges in your armpits and pulling the bar back into your hips as it passes the knees.
Re-seat them under the heel and back half of the foot before every single. A forward band tips your weight onto the toes exactly when you need to be back on the heels.
Deadlift force output is highest at the floor and drops away once the bar clears the knees, which means most of a heavy pull is spent decelerating. Band tension rising through the range keeps resistance matched to your improving leverage, so you have to apply force all the way to lockout instead of riding momentum from the break.
The band also pulls the bar down harder than gravity, which loads the eccentric and makes the next rep start from a stiffer position. That is why band pulls are programmed as singles with a full reset: touch-and-go with bands on is a fast route to a rounded back at the second rep.
One dynamic-effort session a week, first movement of the day, for a three-week wave: 8-10 singles at 50-60% bar weight plus a light band pair, 45 seconds between reps. Keep your heavy straight-weight pulling on a separate day, and drop the bands entirely for the two weeks before you test.
No kit, too hard, or too easy — here's where to go instead.
50-60% of your straight-weight max. The band supplies the difficulty at the top; your job is to make a light bar move fast. If you are grinding the last single of the session, the prescription has failed regardless of how good the total looks written down.
They help, but a weak lockout is usually a lat and upper-back problem rather than a hip problem. Pair band pulls with rows and shrugs, and check whether the bar is drifting forward past your knees — if it is, the fix is bar path, not more tension.
Chains are the safer default: linear weight increase, no eccentric overspeed, and the added load is a number you can weigh. Bands teach acceleration more aggressively and are the better tool if you visibly decelerate at the knees, but they are much easier to over-prescribe and rougher on the descent.
Write bar weight, band strength, and rest interval as three separate fields, plus a note on whether bar speed held up. A combined kilo figure is fiction — the tension is near zero at the floor and only reaches full value at lockout, so no single number describes the rep.
