
A split stance with both knees bent and the back heel pinned to the floor. Bending the back knee removes the gastrocnemius from the equation and drives the stretch into the soleus and the Achilles beneath it — the tissue that actually limits how deep you can squat with heels down.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Slow, even breathing, roughly four seconds in and six out. Sink a fraction lower on each exhale and hold position on the inhale.
Where to start, and what to change when it stops being hard.
Bodyweight only. Two to three holds of 30 seconds per side, most days. Depth of the sink is the dial, and a shallow sink that keeps the heel flat beats a deep one that does not. Use the knee-to-wall test as your marker: toes a hand's width — about 10 cm — from a wall, drive the knee forward until it touches with the heel down. Under 8 cm is restricted; past 12 cm you have more ankle than most lifters ever need.
The errors that show up most often, and the cue that fixes each one.
Shorten the gap to about one shoe length. The back knee should travel forward over the foot, not stay behind the hip.
Sink only as far as the heel stays flat. Put a coin under the heel for the first few sessions so you notice the instant it comes up.
Point both feet straight ahead and accept a smaller range. Rotating the foot buys depth from the arch and midfoot, not the ankle.
That means the back knee is not bent enough. Drive the knee further forward until the pull drops low, near the tendon just above the heel.
The soleus sits under the gastrocnemius and, unlike it, does not cross the knee. That single anatomical fact is why the back knee bends here: with the knee flexed the gastrocnemius goes slack and every degree of ankle motion you push into loads the soleus and the Achilles tendon directly.
The soleus is also the calf muscle that matters most for standing, walking and the bottom of a squat, because it works with the knee bent. People who stretch their calves religiously with a straight knee and still cannot keep their heels down at depth are usually missing exactly this position.
End of a lower-body session, or on rest days, 30 seconds per side for two or three rounds. If you run, this is the more useful of the two calf stretches, because the soleus takes the largest share of the load in the stance phase. Keep long static holds off the ten minutes before a heavy squat or a sprint session.
No kit, too hard, or too easy — here's where to go instead.
Because the two calf muscles have different attachments. The gastrocnemius starts above the knee, so a bent knee slackens it and leaves the soleus underneath to take the stretch. The straight-knee version and this one are not variations of the same stretch, they are two different stretches. Do both.
This one. The bottom of a squat has your knee flexed, which is exactly the position where the gastrocnemius is slack and the soleus is limiting. If your heels rise at depth, the bent-knee stretch plus heels-down squatting will do more for you than any amount of straight-leg calf stretching.
Yes, and it is easier to control. Stand facing a wall, hands on it, back foot flat, and drive the back knee toward the wall while the heel stays down. Same joint angles, less balance demand, and the wall gives you a fixed reference for measuring progress week to week.
Usually the foot is collapsing inward as you sink, so the range is coming from the midfoot instead of the ankle. Keep the arch active, spread pressure across the big toe and the outside edge of the heel, and reduce the depth until the pull moves back into the calf.
