
A supine strap stretch: you lie on your back, loop a belt or band over the ball of one foot, and draw the leg toward vertical while the other stays flat on the floor. Because the floor holds your pelvis still, this version stops you cheating range by tipping the pelvis or rounding the lower back — which is exactly what standing toe-touches let you do.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Slow nasal breathing, roughly four seconds in and six out. Give a little more range on each exhale and hold what you have on the inhale — the muscle releases on the way out, not the way in.
Where to start, and what to change when it stops being hard.
No load beyond the strap. Two to three holds of 30 seconds per leg. Frequency beats duration for range of motion — five short sessions a week outperforms one long one. Progress by the angle the leg reaches with the down leg still flat, not by how hard you pull: 70 degrees is stiff, 90 is average, past 110 is genuinely mobile.
The errors that show up most often, and the cue that fixes each one.
Press the down heel into the floor for the whole hold and back the working leg off until it stays there. That leg is your honest reading of how much range you actually have.
Lock the knee straight first, then use the strap only to raise the leg. A bent knee slackens the hamstring and turns the stretch into a hip flexion demo.
Set the elbows on the floor and pull only enough to take up slack, then let the tissue give on each exhale. Force applied faster than the muscle can yield just triggers a protective contraction.
Bend the knee 10-15 degrees and drop the strap to the arch instead of the ball of the foot. Nervy sensations are sciatic tension, and they do not respond to more pull.
Most people who cannot touch their toes are not short in the hamstring; they simply run out of hip flexion and let the lumbar spine make up the difference. Lying on your back removes that option. Your pelvis is pinned by the floor and the down leg, so every degree you gain at the hip is real hamstring range rather than borrowed spine.
The strap over the ball of the foot does two jobs. It lets you pull the leg further than your hip flexors can hold it, so the hamstring relaxes rather than fighting an active lift, and pulling through the ball of the foot dorsiflexes the ankle, which drags the calf and the sciatic nerve into the stretch as well. Loop it over the arch instead if you want the hamstring alone.
After training, or on its own on a rest day. Two or three holds of 30 seconds per leg, most days of the week, moves range far more reliably than one long session. Do not put a 30-second hold immediately before heavy deadlifts — static stretching at end range can shave a few percent off force production for that session.
No kit, too hard, or too easy — here's where to go instead.
Hands work if you can reach the calf with the knee straight. If you cannot, you will bend the knee to reach, which slackens the target. A belt, dressing-gown cord or towel costs nothing and keeps the knee locked out, which is the whole point of this version.
Because you have run out of hamstring range and your pelvis is rotating to buy more. That lifting leg is the most useful feedback in the drill. Back the working leg off until the down leg stays flat, and work from there — you will find your real range is smaller and your progress is faster.
On its own, no. Stretching improves the range you can access; it does not by itself protect the tissue under high-speed load. The evidence points to eccentric strength work — Nordic curls, Romanian deadlifts — as the thing that actually lowers hamstring strain rates. Use this alongside that work, not instead of it.
You will if the strap sits over the ball of the foot, because that pulls the ankle into dorsiflexion and loads the calf and sciatic nerve as well as the hamstring. If you want the hamstring in isolation, drop the strap to the arch and let the foot go floppy.
