
A two-handed curl performed on a straight or EZ bar clipped to a low pulley. The cable keeps the strand taut at the bottom, so the biceps never get the unloaded rest that a barbell hands you at arms' length — which is most of the reason to pick it over a free-weight curl.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Exhale as you curl, inhale on the way down. One second up, one second held, three seconds down — and listen to the stack rather than watching it, because the plates going quiet is your evidence the eccentric is actually being controlled.
Where to start, and what to change when it stops being hard.
Most people start somewhere around 15-25 kg on a plate-loaded stack. Pick a weight where rep eight still stops cleanly at the top without a hip drive. Because the stack usually moves in 2.5 kg steps, add a plate only when you can complete every set at the top of your rep range with a full second of squeeze; otherwise add a rep.
The errors that show up most often, and the cue that fixes each one.
Drop the pin two plates and stand with one foot slightly ahead of the other. If your torso moves at all, the set is over — log the reps you got strictly.
Take a full step back before you start. You want a visible angle in the cable at the bottom; that angle is the entire advantage over a barbell.
Keep the knuckles in line with the forearm throughout. Wrist flexion moves the work to the forearm flexors and is how cable curls start to ache in the wrist.
Count three seconds on every descent and stop the plates a centimetre short of contact. A silent stack is the marker of a controlled set.
With a barbell, the load at the bottom of a curl points straight down through an almost vertical forearm, so the moment arm on your elbow is close to zero and the muscle gets a free half-second. Step back a pace from a low pulley and the strand runs at an angle instead, so the bottom of the rep still costs you something. Tension across the whole range is the trade you are making.
The trade-off is at the top. Around 90 degrees of elbow flexion the moment arm peaks, and past that the cable falls off just as a barbell does — a cable curl is not magically hard at the squeeze. What it does give you is a smooth, rattle-free eccentric and a weight stack that changes in 2.5 kg jumps, which suits a muscle that responds to small, frequent increments.
At the end of a pull day, after rows and pulldowns, for 3-4 sets of 8-15. Two arm sessions a week is plenty of direct biceps work for most people — the elbow flexors already get hammered by every row and chin-up you do. Pair it with an overhead triceps movement and superset the two to keep the finish short.

For hypertrophy they are close enough that preference wins. The cable keeps tension at the bottom and is kinder to the elbows; the barbell lets you handle more absolute load and is easier to progress in a crowded gym. If you only do one, do whichever you will actually push hard on — and run both across a training block if you have the time.
About half a metre, or far enough that with your arms hanging straight you already feel the biceps holding the weight. Stand any closer and the strand goes vertical and you have rebuilt a barbell curl with worse ergonomics. Stand much further and the cable starts pulling your shoulders forward at the bottom.
EZ bar if the straight bar makes your wrists or inner elbows ache, which it does for a lot of people. The angled grip lets the forearm sit in slight pronation and takes strain off the wrist. You lose a small amount of supination, which matters less than being able to train pain-free.
You will build arms without it, but slower. The biceps work hard in a chin-up and are still the weak link that ends the set, so they rarely get the isolated volume they can tolerate. Two sessions of 3-4 curl sets a week is enough to close that gap without interfering with your pulling.
