Kneeling with your ankles anchored, you lower your torso toward the floor and pull yourself back up using nothing but the hamstrings. Improvised on a lat pulldown knee pad or a preacher bench, it is the hardest bodyweight hamstring movement most gyms can produce and one almost nobody can do a clean rep of on the first try.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — One breath per rep: inhale and brace at the top, hold through the descent, exhale as you pass the sticking point on the way up. Four to six seconds down, as fast as you can manage up.
Where to start, and what to change when it stops being hard.
Bodyweight is already close to the ceiling here. Start with assistance — a band anchored above you, hands on a box in front, or a partner's palms under your chest — and remove it a little at a time. When you can complete five unassisted reps with the hips locked straight, progress by slowing the descent to six seconds or holding a small plate to your chest, never by adding reps.
The errors that show up most often, and the cue that fixes each one.
Squeeze the glutes hard before you start and think about pushing your hips forward toward the floor the whole descent. If the hinge appears anyway, stop the set at the last straight-line rep.
Count out loud on the descent. When you can no longer make four seconds, use a band around your chest anchored overhead, or a partner's hands, to unload the bottom half.
Test it with a hard tug before you commit. A pad that pops loose at 45 degrees drops your face onto the floor with nothing to catch you.
Cap the set at eight and end it the rep after the descent turns from controlled into falling. A rep you drop through is a fall, and falls train nothing.
Your bodyweight acts on a lever the length of your torso, with the knee as the only pivot. That produces a torque demand at the knee far beyond what any leg curl stack delivers, and it arrives at the exact moment the hamstring is lengthening. Eccentric overload at long muscle length is the strongest known stimulus for hamstring growth and for cutting strain risk in sprinting.
It is also a brutal honesty test. Most people can lower to about 45 degrees under control, then their hips break and they fold forward. That fold is the tell: it means the hamstrings ran out of knee-flexion strength and the hips took over. A rep with a hinge in it is not this exercise.
Early in a posterior-chain day, before it turns into an endurance grind, or right after your main hinge while you can still brace. Three to five sets of 3-6 controlled negatives is a full session's worth. Expect two to four days of soreness the first few weeks and program it once a week until that settles.
No kit, too hard, or too easy — here's where to go instead.
Start with the descent only. Lower as slowly as you can, catch yourself on your hands at the floor, and push back up with your arms. Track how many seconds you keep control — going from two seconds to five is real progress even before your first unassisted rep. A band looped overhead and around your chest shortens the road considerably.
Effectively yes. Nordic curl, natural glute ham raise and Russian leg curl all name the same movement: knees fixed, ankles anchored, torso lowered by the hamstrings under eccentric load. The names differ by gym and coaching lineage, not by mechanics.
The proper GHD machine supports your thighs on a pad and lets you hinge at the hip as well as the knee, so it trains both hamstring functions and gives you an adjustable lever. This version fixes the hip and dumps the entire torso lever onto knee flexion. It is harder, cruder, and needs no dedicated machine.
The evidence here is unusually good. Heavy eccentric hamstring work at long muscle length lengthens the muscle's fascicles and substantially reduces hamstring strain rates in sprinting sports. Two sets a week, done with real control, is one of the better returns on time in the whole training library.
