One kettlebell locked out overhead while you push your hips sideways and fold down to touch the floor with your free hand, eyes on the bell the whole way. It trains overhead shoulder stability, lateral trunk control and hip mobility in a single position most lifters have never asked their body to hold.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Inhale as you descend, hold a light brace at the bottom, exhale as you drive back up. Three seconds down, a one-second pause, two seconds up. Never rush the descent.
Where to start, and what to change when it stops being hard.
Learn it empty-handed, then hold a light object, then take 8-12 kg. Good looks like a full descent with a straight front leg, a locked elbow and no wobble at the bottom. Add weight only when you own that at the current bell — moving from 12 kg to 16 kg is a genuine jump here, far bigger than the same jump feels in a swing.
The errors that show up most often, and the cue that fixes each one.
Stand next to a wall with the loaded hip a hand's width from it, and start each rep by pressing that hip into the wall. The fold should feel like a hinge across, not a crumple down.
Keep your gaze locked on the bell for the whole rep. Looking away loses the shoulder position and is usually the last thing that happens before a bell comes down.
Go only as deep as you can with a straight front leg and a long spine, even if that is halfway down your shin. Depth comes from hamstring and adductor length, which takes weeks, not reps.
Your overhead press number is irrelevant here. Run the pattern with no weight, then a shoe, then 8-12 kg. The limiting factor is control at the bottom, not strength at the top.
The overhead arm never moves relative to the floor — you rotate your body underneath it. That means the shoulder has to hold a locked-out, externally rotated position while the trunk changes angle by 60 or 70 degrees beneath it. Very little else in a normal programme asks the shoulder to stabilise through that much torso movement.
The descent is a lateral hinge, not a side bend. The hip on the loaded side pushes out and back while the front leg stays straight, so the hamstring and adductor of that leg are stretched under control and the obliques resist the side that wants to collapse. If it feels like a stretch first and a strength exercise second at light weight, that is honest — it becomes a strength exercise as the bell gets heavier.
Early in an upper-body or full-body session, after the warm-up and before pressing, when your shoulder is fresh and your attention is intact. Sets of 3-6 per side, twice a week. Do not use it as a burnout finisher — a fatigued shoulder under a bell in this position is the failure mode worth avoiding.

No, and treating the floor as the target is how people round their backs into it. Descend as far as you can with a straight front leg, a long spine and a vertical overhead arm. For many people that is mid-shin at first. Depth improves over weeks as the hamstrings and adductors on the front leg lengthen.
In a windmill the bell is already locked out overhead and stays there — you are lowering and raising your body under a fixed arm. In a bent press you start with the bell racked at the shoulder and press it by moving your body away from it, so it is a pressing exercise. Windmill first; the bent press is the harder skill.
None. Run the pattern with an empty overhead arm for a session or two, then take 8 kg if you are new to kettlebells and 12 kg if you are not. The bottom position is the test, and it exposes hip and hamstring restriction long before it exposes a lack of strength.
Done as a lateral hinge with a long spine, yes — the load is light and the spine stays neutral. Done as a side bend with a rounded back and a rotating ribcage, it stacks compression and rotation on a flexed lumbar spine, which is the one combination worth avoiding. The difference is entirely whether the hip moves first.
