
A sit-up performed while deliberately squeezing the glutes and hamstrings hard throughout, which quietens the hip flexors and forces the abs to do the sitting up on their own. Reps drop dramatically — a strong lifter who can do fifty ordinary sit-ups often stalls around eight of these.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Inhale as you begin the ascent and exhale slowly through the rise, over three to six seconds. Inhale as you lower. Never hold your breath through the whole rep — the squeeze already spikes the effort.
Where to start, and what to change when it stops being hard.
Bodyweight only — adding a plate before you own the glute contraction just reinstates the hip flexors. Twelve slow reps with a hard squeeze held throughout is a strong standard for most people. Progress by extending the ascent to a full six seconds, then by adding reps, and only then by hugging a 2.5-5 kg plate to your chest.

Leave the feet free. Anchoring gives the hip flexors an immovable base to pull from, which is exactly the contribution this variation exists to remove.
Practise the contraction lying flat with no sit-up at all: squeeze for ten seconds, feel the lower back flatten. Only then add the sit-up, and treat losing the squeeze as the end of the set.
Reset your expectations to 6-12. Log the honest number, add one rep a week, and stop the set at the last rep that ascends slowly and smoothly.
Cue chin to chest, then ribs toward hips, and roll up vertebra by vertebra. A flat back rising as a unit is the hip flexors again.
The ordinary sit-up is largely a hip flexor exercise wearing an ab costume. Once the shoulder blades clear the floor, the psoas takes over and hauls the torso up around the hip joint. Contracting the glutes and hamstrings hard uses reciprocal inhibition to damp that contribution, so the abs are left to flex the spine themselves.
The tell is the rep count. If your numbers barely change compared to a normal sit-up, you are not squeezing hard enough — the glutes need a genuine maximal contraction held for the whole rep, not a light clench at the start. Done properly the range shortens, the ascent slows, and the burn sits above the navel rather than in the front of the hips.
A finisher, two or three times a week, in the 6-12 rep range. It is worth a training block for anyone who feels sit-ups in their hip flexors and lower back, and worth keeping in rotation afterwards. It does not replace anti-extension work like rollouts or planks — those train a different job.

Because most of those fifty were hip flexor reps. Removing the psoas contribution leaves you with your actual trunk flexion strength, which for most people is a fraction of what their sit-up numbers implied. A drop to eight or ten reps is the expected result, not a sign that something is wrong.
Yes. A hooked foot gives the hip flexors a fixed anchor to pull against and undoes the whole point. If you cannot get off the floor without anchoring, shorten the range — come up 20 degrees and hold — rather than reintroducing the strap.
The mechanism is real — hard contraction of the hip extensors does reduce hip flexor drive — but the bigger practical effect is simpler: the glute squeeze posteriorly tilts the pelvis and flattens the lumbar spine, so the abs start in a shortened, mechanically advantaged position and the psoas cannot arch you into its favourite line of pull. Either way, the reps get harder and the abs do more.
No. It is a spinal flexion exercise, and a good one. You still want an anti-extension movement such as a rollout or plank, and an anti-rotation movement, because bracing against movement is what your trunk mostly does under a barbell.
