Kneeling on the floor with a small wheel, you roll out until your body is nearly horizontal and pull yourself back. The abs never shorten — their entire job is to stop your lower back from sagging as the lever gets longer, which is why this is far harder than the price of the wheel suggests.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Inhale over three seconds as you roll out, pause a beat, exhale over two seconds as you pull back. Brace held continuously — the breath moves, the trunk does not.
Where to start, and what to change when it stops being hard.
Bodyweight, with distance as the load. Start rolling only as far as your hands passing your head, then add 5-10 cm once you can do 10 reps with a flat back and no piking. A full rollout to arms overhead with hips in line, from the knees, is a genuinely strong benchmark; only chase standing rollouts after you own that.
The errors that show up most often, and the cue that fixes each one.
Cut your rollout distance by a third and stop there for a few weeks. Put a hand on your own lower back on the first rep, or film it from the side once — you will not feel the arch until it is too far.
Keep your hips locked in line with your shoulders and think about pulling the floor toward you with your ribcage. If you cannot come back without piking, roll out less far.
Take three seconds on the way out. Speed removes exactly the long-lever tension the movement exists to produce.
Progress by adding reps at a distance you own with a flat back, then by moving the knees back a few centimetres. Distance is a result of control, not a substitute for it.
Keep your hips stacked over your knees and let only your shoulders and the wheel move away from them. Kneel side-on to a mirror for one set: if the gap between hip and knee opens, you are sitting back rather than rolling out.
A crunch trains the abs to flex the spine. A rollout trains them to refuse to let it extend, and that is the job they actually do under a loaded bar. As the wheel travels away, the distance between your hips and your hands grows and gravity's pull on your pelvis increases with it. The rectus abdominis works isometrically at long muscle length, which is where it is weakest and where it has most to gain.
The load is set purely by geometry: how far out you roll, and how far your hips are from the wheel. There is no weight to select, which makes it feel beginner-friendly and makes it very easy to go too far. Almost every rollout injury is a lower back that extended before the person noticed, because at long lever the failure is silent until it hurts.
End of a session, two or three times a week, 3-4 sets of 6-10 quality reps. It pairs well with a loaded flexion movement like a cable crunch — one trains the abs to shorten, this trains them to hold. Do not do it directly before heavy squats or deadlifts; a fatigued anti-extension system makes for a worse brace.
No kit, too hard, or too easy — here's where to go instead.
Almost always because you rolled out further than your abs could hold, so the lumbar spine took the load in extension. Halve your distance, squeeze the glutes hard, and film one set from the side to see where the arch begins. Pain here is a range problem, not a toughness problem.
Same job, much longer lever and a moving one. A plank holds a fixed position; a rollout takes the abs to a long, stretched length under load and asks them to hold it there. If you can plank for two minutes and cannot do five clean rollouts, that gap is exactly what to train.
A wheel is smoother and more stable, so it is the better place to learn. A loaded barbell rolls on plates, wobbles more and lets you load it, which makes it the natural progression once your kneeling rollouts are clean at full range.
When you can do 10 kneeling reps to full arm extension with your hips in line and no back arch, on three separate sessions. Standing rollouts roughly double the lever and are how most people discover their lower back was doing the work all along.
