
Sit on a flat bench with the balls of your feet on a block and a barbell resting across your lower thighs, then drive up onto your toes. Bending the knee to 90 degrees slackens the gastrocnemius and hands the work to the soleus underneath — the calf muscle that standing raises barely touch.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Exhale as you rise, inhale as the heels drop. One second up, one-second squeeze, two to three seconds down, one-second pause in the stretch.
Where to start, and what to change when it stops being hard.
Start with the empty 20 kg bar. Most people can work up to bodyweight or more across the thighs, but thigh comfort will cap you before the soleus does — that is a real limit of the barbell version, not a failure. Add 5 kg once you can hit twenty reps with a full pause at both ends. If you are past the point where the bar can sit comfortably, move to a seated calf machine or a leg press calf press.
The errors that show up most often, and the cue that fixes each one.
Full drop below the block with a one-second pause, full rise onto the toes with a one-second squeeze. Halve the weight if that is what it takes to reach both positions.
Place it across the meat of the lower thigh, roughly a hand's width above the knee, over a folded towel. A bar on the patella is painful and gives the calf a shorter lever anyway.
Pause dead still at the stretched position for a full second on every rep. If the pause makes the weight impossible, the bounce was doing the lifting.
Keep both. Do standing raises for the gastrocnemius on one leg day and seated raises for the soleus on another, or run them back to back with the seated version second.
The gastrocnemius crosses the knee as well as the ankle. Sitting with the knee bent shortens it to the point where it can contribute very little, which leaves the soleus doing the plantarflexion almost alone. That is the whole argument for seated calf work, and it is why the loads look small: the soleus is strong but it has no help here.
The barbell version is the improvised one — a bench, a block and a bar across the thighs instead of a dedicated machine. It works, but the bar sits on bare quadriceps with nothing to spread the pressure, so the limiting factor is usually thigh discomfort rather than calf fatigue. A folded towel or a bar pad fixes that, and you will need a partner to hand you the bar.
At the end of a lower-body session, 3-4 sets of 12-20. The soleus is dense with slow-twitch fibres and responds to higher reps and longer time under tension than the gastrocnemius does. Run it alongside a standing raise rather than instead of one — the two hit different muscles and one does not cover the other.
No kit, too hard, or too easy — here's where to go instead.
It is close to a waste of attention here. There is weak evidence that turning the feet out biases the medial head of the gastrocnemius, but the gastrocnemius is barely involved in a seated raise — that is the entire reason you are sitting down. Keep your feet straight ahead, chase the full drop and the full rise, and spend the effort on range rather than foot angle.
Yes, if you care about calf size. The soleus is the larger of the two muscles by cross-section and sits underneath the gastrocnemius, pushing it outward. Standing raises with a straight knee barely load it. One seated variation a week alongside your standing work covers both.
Not safely with a heavy bar. You can hold dumbbells on the thighs instead, which is easy to load alone but caps out low, or use a seated calf machine. Trying to hoist a loaded barbell onto your own legs while seated on a bench is how people drop bars on their knees.
High enough that your heel can drop clearly below the balls of your feet at the bottom — 10-15 cm is usually enough. The stretched position is where the soleus does its most useful work, so a block that only lets you rise and not sink has thrown away half the exercise.
