A barbell press on a bench set to about 30 degrees, with the bar touching high on the chest just below the collarbone. Tilting the torso back changes which pec fibres line up with the bar path, and the clavicular head of the chest takes a share of the work it never gets on a flat bench.
Set up first, then execute. Every cue below is something you can check on your next set.
Breathing & tempo — Big breath at the top, brace, hold it through the descent and the press, exhale at lockout. Two to three seconds down, a light touch, then drive up as fast as the bar will move.
Where to start, and what to change when it stops being hard.
Start with the empty 20 kg bar to find the touch point, then work up. Expect roughly 70-80% of your flat bench for the same reps. Bodyweight on the bar for 5 clean reps at 30 degrees is a solid intermediate marker. Add 2.5 kg only once every rep touches high on the chest and comes back up at the same speed.
The errors that show up most often, and the cue that fixes each one.
Drop the backrest to about 30 degrees. Past 45 the front delt takes the load, and you can check it by how sore the delts are the next day compared to the chest.
Aim the touch point just below the collarbone. On an incline, a low touch point drags the elbows behind the torso and loads the shoulder capsule instead of the chest.
Cut the weight so both hips stay down and press the feet into the floor for tension instead of lift. If the hips rise, the set is a flat bench press with extra steps.
Log the incline as its own lift and start at 70% of your flat bench for the same rep target. Chasing your flat numbers here just ruins the bar path.
Re-set the scapulae between reps if you have to: pull them down and back into the pad, then press. A loose upper back on an incline puts the whole load on the front of the shoulder.
The pec is one muscle with fibres running at different angles, and the clavicular fibres from the collarbone pull the arm up and across. An incline puts the humerus on a path those fibres are built for, which is why the upper chest is measurably more active here than in a flat press.
Bench angle is the whole decision. Around 30 degrees is the sweet spot: enough tilt to shift the line of pull, not so much that the front delt takes over. Past about 45 degrees the movement drifts towards a shoulder press, and you end up with sore delts and an upper chest that saw very little of the work.
Either as your main press on one of two weekly upper-body days, or second after the flat bench. Expect to handle roughly 70-80% of your flat bench for the same reps — that is normal, not a weakness. Two pressing sessions a week, one flat-led and one incline-led, covers the chest better than pounding one angle twice.
No kit, too hard, or too easy — here's where to go instead.
You cannot isolate part of a muscle, but you can bias one. The pec has fibres running from the collarbone and fibres running from the sternum, they pull the arm along different lines, and EMG work consistently shows the clavicular portion working harder on an incline than flat. So no, you are not switching on a separate muscle — you are choosing which fibres line up best with the bar path. That is enough to justify the angle, and not enough to justify dropping flat pressing.
Because it should be. The incline shortens the range the pecs are strongest through and hands more of the work to the front delt, which is a smaller muscle. Seventy to eighty per cent of your flat bench for the same reps is typical. Track it as its own lift instead of comparing.
Dumbbells give a longer range at the bottom and let the hands converge at the top, which suits the upper-chest fibre direction. The barbell lets you load more and is easier to progress in small steps. Run the barbell as your strength movement and dumbbells as your second incline movement, or alternate them every training block.
If you only have room for one, keep the flat bench — it loads the larger sternal portion of the chest and carries more absolute weight. Incline is the better second pressing angle, not a replacement. Most people who feel their upper chest is behind get more from adding one incline session a week than from swapping flat out entirely.
