Rack Pull with Bands

A partial deadlift from power rack pins with bands anchored to the base of the rack, so resistance climbs as you stand up. Bar weight plus band tension makes the lockout the hardest inch instead of the easiest, which is the opposite of what a normal pull does.

How to

Own the movement

Set up first, then execute. Every cue below is something you can check on your next set.

Before the first rep

  • Set the pins just below the knee. Higher pins plus band tension turns the movement into a loaded shrug.
  • Loop the bands over the base of the rack or under a pair of heavy dumbbells, then over the sleeves inside the collars.
  • Aim for band tension of roughly 15-25% of the bar weight at lockout — enough to feel, not enough to change your bar path.
  • Check both bands stretch equally at the top. An uneven pair twists the bar off the pins.
  • Set your feet under your hips, take a mixed or hook grip, push your hips back and bring your shins to the bar.

Every rep

Pull the slack out of the bar and the bands together, then brace before anything leaves the pins.

Drive through the whole foot and extend hips and knees at the same rate.

Accelerate as the bar rises — band tension increases from here, so a rep that slows at the knee will not finish.

Pull the bar back into your thighs and squeeze your glutes to lock out; do not lean back past standing.

Lower under control and let the bar settle on the pins with the band tension released before the next rep.

Breathing & tempo — One breath per rep, taken and held with the bar resting on the pins and released only after lockout. Explosive on the way up, 2 seconds down against the band's pull.

Before you load it

  • Inspect bands before every session. A band that snaps under a heavy pull whips back at the lifter, and worn bands fail at the anchor point first.
  • Never anchor bands to something that can move. Dumbbells lighter than about 30 kg will slide toward the bar as tension rises.

5-8 sets of 2-3, 45-60 seconds between sets

Use 50-70% of your straight-weight rack pull on the bar and add a band that contributes roughly 15-25% at lockout. Progress by adding bar weight in 2.5-5 kg steps while keeping the same band, and judge every set on bar speed at the top rather than on how many reps you survived.

What goes wrong

The errors that show up most often, and the cue that fixes each one.

Choking the bands so tight that they dominate the bar weight.

Weigh it up: the bands should add roughly a fifth of the bar load at lockout. If the top feels twice as heavy as the start, use a lighter band or unchoke it.

Letting the bands pull the bar forward off your legs.

Anchor the bands directly under the sleeves, not out in front of the rack, and keep dragging the bar into your thighs through the whole rep.

Grinding slow singles and calling it band work.

Keep loads at 50-70% of your usual rack pull and move the bar fast. If the rep takes more than about two seconds, drop the bar weight — speed against rising tension is the point.

Releasing the brace to let the bands snap the bar back to the pins.

Control the descent all the way down. Bands accelerate the bar on the way back, and a loose spine meeting that force is how backs get hurt.

The case for it

Why bother

A straight-weight pull gets easier the higher the bar travels, because your leverage improves. Bands anchored low reverse that: tension rises the further they stretch, so the top of the rep fights back. If your deadlift dies at the knees or on the final hip drive, this is the tool that loads that inch honestly.

It also punishes any tendency to muscle the bar with a heave and coast. Because tension keeps building, you have to accelerate through the whole range, which trains the aggressive hip finish that a straight-weight rack pull lets you skip.

Where it fits

One session a week during a strength block, as the main pull or straight after squats. Do not run it alongside chains and reverse bands in the same week — pick one form of accommodating resistance and give it 4-6 weeks before you judge whether the lockout improved.

Asked and answered

Bands or chains for a rack pull?

Chains add load in a linear, predictable way and are gentler on the eccentric. Bands add more tension at the very top and pull the bar down faster, so they train a harder lockout but demand a stronger brace on the way down. If you are new to accommodating resistance, start with chains.

Why not just put more weight on the bar?

Because a heavier bar makes the break off the pins harder too, and that is not the part you are trying to fix. Bands leave the start light enough to move fast and stack the resistance where your lockout dies. If your rack pull fails the instant the plates leave the pins, then yes — skip the bands and add bar weight, because your problem is starting strength, not the finish.

Do I need a power rack for this?

You need something to anchor the bands low and something to hold the bar at pin height. A rack does both. Improvising with a bench and loose plates gives you a bar that shifts under rising tension, which is not worth the risk on a heavy pull.

Will this carry over to my deadlift from the floor?

It carries over to the half of the pull it trains. If your bar speed is fine to the knee and dies above it, this is a direct fix. If the bar barely leaves the floor, band rack pulls will not touch the problem — pull from a deficit instead.
