A snatch pulled from the floor and received in a partial squat rather than a deep one. Because the bar has to be sent noticeably higher to be caught above parallel, nothing about this lift can be rescued by flexibility — it is the honest test of a pull.

How to

Own the movement

Set up first, then execute. Every cue below is something you can check on your next set.

Before the first rep

  • Find your grip by standing tall and holding the bar in your hip crease with straight arms; that width is your snatch grip.
  • Bar over the middle of the foot, close enough to brush the shins, feet about hip width with the toes turned out slightly.
  • Use a hook grip. It is unpleasant for the first fortnight and then it is not, and it is the only grip that holds at heavy weights.
  • Squat down to the bar with the shoulders slightly in front of it, hips higher than they would be for a clean, chest up.
  • Pull the slack out and set the lats before the plates leave the platform.

Every rep

First pull: push the floor away with the back angle constant, the bar tracking back toward you as it passes the knees.

Second pull: as the bar reaches the hip crease, extend hips, knees and ankles as violently as you can.

Keep the bar brushing your body — contact at the hips, not a strike from ten centimetres out.

Shrug and then pull yourself down under the bar. The pull under is a deliberate action, not a fall.

Receive in a quarter squat with the arms locked and the bar stacked over your mid-foot, then stand up.

Breathing & tempo — One breath per rep: in and braced with the bar on the floor, held all the way through the pull and the receive, out once you are standing. The pull is maximum speed; take a fresh breath standing over the bar before every single rather than rushing into the next one.

Before you load it

  • Use bumper plates and a platform. If a rep goes wrong, let the bar go forward and step back — never chase a bar that is drifting behind your head.
  • Snatch lockout puts the shoulder at end range under load. Build a stable overhead position with an empty bar first if pressing overhead is uncomfortable.

Strength
5-6 sets of 1-2 at 70-85%

Technique before load, without exception. Spend your first sessions on an empty 20 kg bar and a technique bar if you have one, and do not load past 60% until the bar lands in the same overhead position every rep. Working sets live at 70-85% of your best power snatch; add 2.5 kg only after a full session with no misses and no press-outs.

What goes wrong

The errors that show up most often, and the cue that fixes each one.

Jumping the feet wide and forward, landing with the bar behind you.

Cut the foot movement to a few centimetres out to each side and land in the same spot every rep. Chalk the start position and check where your feet actually finish.

Meeting the bar with a hip strike that throws it out in front.

Keep the arms long and the lats tight so the bar sweeps back into the hips rather than being hit forward by them. Cut the load until the bar rises in a straight line.

Counting reps that finish with a slow press-out.

Log a press-out as a miss and repeat the weight next session. The turnover is what you are training, and rewarding a pressed rep teaches you to keep pulling slowly.

Ripping the bar off the floor as fast as possible.

Break the floor deliberately over about a second while holding your back angle, then accelerate past the knee. A frantic first pull mostly shifts the bar forward and costs you the second.

The case for it

Why bother

For most lifters a power snatch sits 10-15% under a full snatch, and the whole gap is bar height. Catching above parallel means the second pull cannot be lazy and the turnover cannot be slow, because there is no deep receive waiting to collect a bar that came up short.

It also has a much shorter learning curve than the full lift, because you never need an overhead squat you do not own. Anyone who can hold a locked, stable bar overhead in a quarter squat can train this; the full snatch first demands ankles, hips and shoulders most people have to build.

Where it fits

First lift after the warm-up while you are fresh: 5-6 sets of 1-2 at 70-85%. Singles and doubles only — grip and concentration both fade fast. Add snatch deadlifts the same week for the first pull, and keep total snatch reps under about 30 in a session.

Asked and answered

Should I train the power snatch or the full snatch?

If you do not compete in weightlifting, the power snatch does nearly everything you want — it builds explosive hip extension and it is far quicker to learn. Train the full lift if you want the sport, or if your overhead squat is already solid and you enjoy it. Neither is a prerequisite for general strength.

My snatch has been stuck at the same weight for months. Why?

Usually it is not the pull. Film a miss: if the bar reaches your sternum and you still miss, the problem is how slowly you get under it, not how high the bar goes. Drill the pull under with light muscle snatches and tall snatches, and stop adding weight to a lift that is failing on speed.

Do I need weightlifting shoes?

They help more here than in almost any other lift. The raised heel lets you hold a more upright torso in the receive and stops you rolling onto the toes at extension. Train in flat shoes if that is what you have, but if you snatch regularly, lifting shoes are the single best equipment purchase.

Can I snatch with iron plates in a normal gym?

Only lightly, and only if you can lower every rep under control. The snatch is a lift you must be able to abandon, and abandoning a bar loaded with iron plates onto a gym floor is how you get banned or hurt. Without bumpers and a platform, train hang variations you can set down.
