Frankenstein Squat

A front squat performed with the arms extended straight ahead and no hands on the bar, which rests only on the shelf of the front delts. Nothing holds the bar there except your posture, so the moment your torso tips forward or your elbows drop, the bar rolls off. It is a diagnostic drill more than a loading exercise.

How to

Own the movement

Set up first, then execute. Every cue below is something you can check on your next set.

Before the first rep

  • Take the bar from a rack set at upper-chest height so you can step under it rather than dip and press up.
  • Push the shoulders forward and up to build a shelf across the front delts; the bar should rest there and touch the throat lightly.
  • Protract the shoulder blades only — the ribcage stays stacked and the mid-back stays extended, not rounded.
  • Extend both arms straight in front of you at roughly shoulder height and keep them there for the whole set.
  • Feet a little wider than hips, toes out 20-30 degrees, weight balanced across the whole foot.
  • Take a breath into the belly and brace before you unlock the knees — the brace is the only thing keeping the bar on.

Every rep

Descend by sitting between your legs, knees travelling forward and out, torso as close to vertical as your ankles allow.

Keep the arms level throughout. A dropping arm is the first visible sign the torso has tipped.

Go all the way down until the hamstrings meet the calves, provided your lower back stays neutral.

Stay tight at the bottom rather than relaxing into it; the bar has nothing holding it if you soften.

Drive up through the whole foot with the chest and hips rising together, elbows and arms staying up.

Stop the set the moment the bar starts creeping toward your throat or off the shelf, even mid-set.

Breathing & tempo — Inhale and brace at the top, hold through the descent and the drive, exhale standing. Three seconds down, an optional one-second pause at the bottom, then a smooth controlled ascent — never explosive, because speed is what tips the bar off.

Before you load it

  • Squat inside a rack with the pins set just below your bottom position. With no hands on the bar, a failed rep leaves you with nothing to steer.
  • If the bar sits on your throat rather than the delts and restricts your breathing, rebuild the shelf before adding any load.

Strength
3-4 sets of 3-5 at light load

Empty 20 kg bar to start, and most people should never take it much past 40 kg. The useful marker is not weight but whether you can pause three seconds at the bottom with the bar still seated and the arms level. When that is easy, the drill has done its job — put your hands back on the bar and load a real front squat.

What goes wrong

The errors that show up most often, and the cue that fixes each one.

Rounding the upper back to make the shelf instead of protracting the shoulder blades.

Stand tall, push the shoulders forward while keeping the sternum up, and have someone check from the side. The shelf comes from the shoulders sliding forward around a stacked ribcage, not from the spine flexing.

Loading it up because it feels like a front squat.

Cap it at an empty bar to about 40 kg. This drill trains position; a heavy bar sitting unsecured across your throat has a downside nothing about the loading justifies.

Letting the arms drift down as the set goes on.

Fix your eyes on a point and keep your hands in your peripheral vision at the same height every rep. If the arms drop, rack it — the position has already gone.

Cutting depth to keep the bar on.

Fix the ankles and hips rather than the depth. Do some elevated-heel squats and ankle mobility work, then come back — a shallow Frankenstein squat teaches you nothing about the bottom of a clean.

The case for it

Why bother

In a normal front squat, the fingers under the bar hide a lot of sin. You can drift forward and still keep the bar on you. Remove the hands and the feedback becomes immediate and binary: the bar stays or it does not. That is why it exposes exactly the fault that makes people miss cleans — an upright torso that quietly stops being upright at the bottom.

It also teaches the rack itself. To build the shelf you protract the shoulder blades and push the shoulders forward while keeping the thoracic spine extended, with the bar in light contact with the throat. Most lifters conflate that with rounding the upper back. Doing it without hands, at low load, is the fastest way to learn the difference.

Where it fits

Use it as a warm-up or technique block before cleans or front squats, 3-4 sets of 3-5 reps at very light load. It is not a strength lift — the load ceiling is set by how much bar your delts will hold, not by your legs. Once the pattern holds under an empty bar and a plate or two, move on to real front squats and revisit this only when the forward drift comes back.

Asked and answered

Does the bar have to touch my throat?

Light contact, yes. That is what tells you the bar is far enough back to sit over mid-foot. It should rest on the front delts with the throat only touching it, never bearing weight. If it presses hard enough to affect your breathing, your shoulders are not protracted enough and the bar is sitting too low on the chest.

Is a Frankenstein squat the same as a zombie squat?

Yes — same movement, two gym names, arms out front and no hands on the bar. Some coaches use "zombie squat" for the version with the arms crossed on the chest instead, which is a different drill: crossing the arms lets you clamp the bar down and hides the same forward drift a normal front squat hides. If you want the feedback, keep the arms extended and unweighted.

Why do I feel this in my upper back rather than my legs?

Because that is largely what it trains — the thoracic extensors and the front rack, working to stop the bar rolling off. If your legs feel undertrained, that is expected. Use this as a positional drill and get your quad work from front and back squats.

Will this fix my front squat?

It will fix a specific fault: dropping the elbows and tipping forward out of the bottom. It will not fix ankle mobility, weak quads, or a poor brace. Use it as a diagnostic — if you cannot hold the bar for five reps at an empty bar, you now know what to work on.
